How Heart Rate Zones Work

Your maximum heart rate (MHR) is the highest number of beats per minute your heart can achieve during maximum exertion. The most common formula is 220 minus your age, though more accurate formulas exist for different populations. Target heart rate zones are calculated as percentages of your MHR.

The five standard heart rate zones are: Zone 1 (50-60% MHR) for warm-up and recovery, Zone 2 (60-70%) for fat burning and endurance, Zone 3 (70-80%) for aerobic fitness, Zone 4 (80-90%) for anaerobic threshold, and Zone 5 (90-100%) for maximum effort.

Understanding Your Results

Maximum Heart Rate

The upper limit of your cardiovascular system. While 220 minus age is the standard estimate, actual MHR varies by individual. The most accurate way to determine your true MHR is through a maximal exercise test with medical supervision.

Resting Heart Rate

Your heart rate when you are fully awake but at rest. A normal resting heart rate is 60-100 bpm for adults. Well-trained athletes may have resting rates of 40-60 bpm. A consistently high resting heart rate may indicate poor cardiovascular fitness or an underlying health condition.

Target Heart Rate

The ideal heart rate range for achieving specific exercise goals. For moderate-intensity exercise (Zone 2), aim for 60-70% of MHR. For vigorous exercise (Zone 3-4), aim for 70-85% of MHR. The American Heart Association recommends at least 150 minutes of moderate or 75 minutes of vigorous exercise per week.

Training in Different Zones

  • Zone 1 (50-60%): Very light activity, warm-up and cool-down. Improves recovery and prepares muscles for harder work.
  • Zone 2 (60-70%): Light cardio, comfortable pace. Builds aerobic base, improves fat metabolism. Best for weight loss and endurance.
  • Zone 3 (70-80%): Moderate cardio, slightly breathable but sustainable. Improves cardiovascular efficiency and lactate threshold.
  • Zone 4 (80-90%): Hard effort, heavy breathing. Builds speed and power. Used in interval training for maximum cardiovascular benefit.
  • Zone 5 (90-100%): Maximum effort, unsustainable for long. Develops explosive speed and peak athletic performance.

Real-World Example

A 35-year-old with a resting heart rate of 68 bpm wants to find their fat-burning zone:

  • Maximum heart rate (220-35): 185 bpm
  • Heart rate reserve (185-68): 117 bpm
  • Zone 2 target (Karvonen, 60-70%): 117 × 0.60 + 68 = 138 bpm to 117 × 0.70 + 68 = 150 bpm
  • Heart rate range for fat burning: 138-150 bpm
  • Perceived exertion: Comfortable pace where conversation is possible but slightly challenging

If the same person improves their fitness and lowers resting heart rate to 60 bpm, the Zone 2 range adjusts to 135-148 bpm, reflecting their improved cardiovascular efficiency.
